How to know if your training is actually working

A heavier lift, a faster kilometre and a week in which you completed every session can all be progress. They can also be noise. The difficult part is not collecting numbers; it is deciding which changes represent adaptation, which reflect a different effort, and which are temporary effects of fatigue, terrain, sleep or fuelling.

Progress is adaptation, not exhaustion

Training creates stress. Recovery turns some of that stress into adaptation. Fatigue is the short-term cost between the two. That is why soreness, sweat and a high calorie estimate are weak measures of whether a programme is working: they show that something was demanding, not that your capacity improved.

A useful measure has to separate signal from noise. If you bench 80 kg for eight reps at an RPE of 8, the fairest comparison is another set performed with similar technique and effort. If you run 5 km faster only because the route was downhill and the effort was much higher, the result is real but it does not prove that your aerobic fitness improved. Context is part of the measurement, not a footnote.

Progressive training demand must rise, but load is only one way to achieve it.

The ACSM position stand describes progression through load, repetitions, volume, frequency and rest. That supports tracking the demand you can complete, rather than treating a new one-repetition maximum as the only valid sign of progress.

What the research says

Effort gives performance numbers their context.

Research on repetitions in reserve supports using perceived effort to adjust resistance training. The same weight and repetitions can represent a different level of performance when one set is comfortable and another is maximal.

The signals that matter

No single measure can describe every athlete. A strength-focused athlete needs different evidence from a runner, and a hybrid athlete needs both without being punished because one number naturally moves faster than another. The useful signals fall into three layers: what you produced, what it cost, and whether you can keep producing it.

How CALIBR's progression score works

CALIBR brings those signals into one progression score from 0 to 100. It is not a medical assessment, a ranking against other people or a claim that every part of fitness can be reduced to one perfect number. It is a consistent view of your own recorded development, designed to answer two practical questions: what is moving, and what should the coach do next?

Strength carries more of the available weight. Unselected running does not count as zero.

Hybrid athlete

Strength and running both contribute, alongside the recovery and consistency that connect them.

A signal waits outside the calculation until there is real evidence. The remaining weight is then shared across the signals that can be judged.

The score can draw from strength progression, running development, sustained aerobic work, erg performance, sleds and loaded carries, consistency across multi-station workouts, recovery, programme adherence and training balance. Strength and running have the largest influence when they apply, but the exact share changes with your programme and the evidence available.

A worked example

Imagine two athletes who both score 62. The first trains only strength and has consistent lifting and recovery records. Their 62 may be driven mainly by improving loads, completed sessions and stable readiness. The second lifts and runs. Their 62 may combine slower strength progress with better pace control and a balanced week. The same headline number does not mean the same athlete; the breakdown and coaching explanation are the important parts.

What the score bands mean

The bands give the number a readable stage: Building Foundations from 0–39, Developing from 40–59, Good from 60–74, Very Good from 75–89 and Exceptional from 90–100. They describe the maturity of your recorded training pattern inside CALIBR. They do not compare you with an age group, a sport standard or an elite population. Moving from 59 to 60 is worth recognising, but the one-point boundary is less important than the sustained work that carried the trend across it.

This also means a lower score is not a judgement on the athlete. A new account begins with little evidence. A disciplined athlete returning from illness may temporarily have fewer active signals. Someone changing from strength-only training to a hybrid plan may see running wait for evidence before it contributes. In each case, the honest next step is to build the relevant record rather than fill the gap with an assumption.

How each completed session changes the picture

Only completed, verified sessions describe training that happened. A planned workout is an intention. A missed workout is useful adherence information. Neither can become performance evidence. Once a session is completed, its type determines what CALIBR can learn from it.

  • A strength session adds completed sets, repetitions, load and reported effort. Comparable performances can update estimated strength and the reference for the next prescription.
  • A recorded run adds distance and pace. Reliable GPS can also add elevation and splits, allowing CALIBR to judge pacing control rather than average pace alone.
  • A rowing, SkiErg, cycling or interval session can add repeat consistency and comparable best efforts.
  • A sled, carry or multi-station session adds evidence only for the work actually recorded — load, distance, rounds or station consistency where available.
  • A morning recovery check-in adds sleep, soreness and readiness context. It never rewrites the workout as completed and it is kept separate from post-session feedback.

Where fuelling fits

Food is deliberately not a direct component of the progression score. Hitting a calorie or protein target is not a performance result, and missing one meal does not prove that fitness declined. Fuelling matters because it changes the conditions under which training and recovery happen: carbohydrate availability supports demanding endurance work, protein supports adaptation to resistance training, and sustained underfuelling can compromise health and performance .

The effect therefore appears where it belongs. Better-supported training may produce more complete sessions, steadier running, stronger sets and better recovery. CALIBR can use those outcomes as evidence. It does not award points simply because a meal was logged.

Why one good day may not move the score

A personal best matters, but a useful progression model should not leap after one exceptional session or collapse after one poor one. A result becomes more informative when it is repeated or supported by another comparable effort. CALIBR therefore lets the pattern move the score while preserving the session itself as a milestone.

Confidence grows separately from the score. With no verified sessions there is no measured baseline. Early results remain provisional. Four or more recent sessions begin to form a meaningful picture; a longer run of history strengthens it. Training balance needs roughly three weeks of verified history before CALIBR will judge it. These are product safeguards, not physiological laws.

How the coach turns the score into a decision

The score is an index, not the coach. CALIBR reads the breakdown underneath it and follows a stricter chain: your verified data, the relevant coaching principle, the research supporting that principle, then the next action. The recommendation must name the reason. A low recovery contribution may justify protecting the next key session; rising strength at the prescribed effort may justify a small load increase; uneven running splits may justify holding the pace while control improves.

Combining strength and endurance makes session placement part of progression.

Concurrent-training research shows that modality, volume and sequencing affect the interference between strength and endurance adaptations. Progress is therefore not only what each session contains, but how the week lets you recover between them.

When progress stalls

A flat score does not automatically mean the programme has failed. First ask whether there is enough completed work to judge. Then separate four causes: the stimulus may be too small, adherence may be inconsistent, fatigue may be hiding fitness, or the plan may no longer fit the athlete's life. Each problem needs a different response.

  1. Check the evidence: are sessions completed and logged with enough detail to compare?
  2. Check adherence: did the planned work happen often enough to create adaptation?
  3. Check effort: did the same numbers become easier, harder or stay genuinely comparable?
  4. Check recovery: are sleep, soreness and performance declining together across several days?
  5. Check fit: does the programme still match your goal, available days and competing training demands?
  6. Change the smallest useful variable, then give it enough time to produce a pattern.
What the research says

Persistent fatigue and performance decline require a different response from a normal bad day.

The joint consensus on overtraining distinguishes short-term fatigue from prolonged maladaptation. That is why CALIBR considers performance, recovery and training history together rather than labelling a single poor session.
