How long should you actually rest between sets?

Rest between sets is the variable most people set by feel and never revisit. It is also one of the few variables that changes how much work you actually complete in a session, which makes it far more consequential than its reputation suggests.

Trained lifters need more than two minutes to maximise strength gains.

A systematic review of 23 controlled studies concluded that meaningful strength gains occur even with rest under 60 seconds, but that rest longer than two minutes appears necessary to maximise strength in resistance-trained individuals. Untrained lifters did well on 60–120 seconds.

What the research says

In a direct comparison, three-minute rest beat one-minute rest on both strength and size.

Twenty-one trained men trained identically for eight weeks apart from rest length. The three-minute group gained more 1RM squat and bench press, and more thickness in the anterior thigh, than the one-minute group.

The mechanism is unglamorous: with short rest you cannot repeat the same load for the same reps . Set one is honest, set two is compromised, set three is a different exercise. Across a block, that lost work is the difference in the results.

Rest is not one number

The cost of a set is not the same across exercises. A heavy back squat loads your whole system; a cable curl loads one joint. Treating both with the same clock is how sessions end up simultaneously too long and too easy.

How to tell you rested the right amount

The clock is a proxy. The signal is what happens in the next set.

  • You lose more than about two reps at the same load from set to set — you are probably resting too little.
  • Your breathing, not the muscle, is what ends the set — rest longer.
  • Bar speed on the first rep is visibly slower than the previous set — rest longer, or the load is too high.
  • You feel completely fresh and the set is easy — you may be resting longer than the lift needs.

What if you do not have time?

Time-limited sessions are a real constraint, not a character flaw. The mistake is cutting rest while keeping the same programme — that reduces the quality of every set. Better options, roughly in order:

  1. Pair non-competing exercises so one muscle rests while another works — this buys time without reducing recovery for either.
  2. Cut the number of exercises, not the rest. Three lifts done properly beats six done rushed.
  3. Keep long rest on the main lift only, and compress rest on accessories where the cost is low.
  4. Accept a shorter session. Volume can be redistributed across the week .

Why the right answer differs between people

Rest needs scale with how much the set actually costs you, and that depends on things a generic number cannot know: how close to failure you train , your training age, how heavy the load is relative to your maximum, how much running or conditioning sits in the same week, how well you slept , and how deep into a block you are.

Two lifters doing the same 5×5 can need genuinely different rest — and the same lifter needs different rest in week one and week five of a block.
