Strength training for runners: what actually helps

Runners are often sold circuits of high-rep, low-load exercises on the grounds that running is an endurance sport, so the gym work should be endurance too. It is the wrong inference. The gym is where you develop the qualities running cannot develop on its own: maximal force, tendon stiffness and rate of force development.
Why heavy, not light
Running already supplies an enormous volume of low-force repetitions. Adding more of the same in the gym gives you fatigue without a new stimulus. Resistance training targeting the major muscle groups at loads that are genuinely challenging is what drives the strength adaptation, and two to three sessions a week is a sufficient dose [1].
Importantly, upper-body and maximal-strength adaptations are largely unaffected by concurrent running — the interference that does exist concentrates in explosive lower-body power, and shrinks further when sessions are spaced sensibly [2].
The lifts that carry the most value

How to fit it around running
- Lift on the days that already contain harder running, and keep easy days genuinely easy — this concentrates the stress instead of spreading it across the week.
- Leave about 24 hours between heavy lower-body lifting and a quality run where possible [3].
- Never place heavy lifting the day before a long run or a race.
- Rest 2-3 minutes between heavy sets. Short rest lowers the load you can lift and defeats the purpose of the session [4].
- Autoregulate: use reps in reserve rather than fixed percentages, because a runner's readiness varies far more day to day than a pure lifter's [5].
What to expect, and when
- Weeks 1-3: some soreness, temporarily heavier legs on easy runs. This settles.
- Weeks 4-8: strength climbs quickly. Running feels unchanged — this is normal.
- Weeks 8-16: better late-race form, more stable hips, hills feel less costly.
Do not expect the scale or your easy pace to change. The benefits show up in resilience and in the last third of hard efforts, not in the first mile.
The mistakes that waste the effort
- Treating the gym as extra conditioning — high reps to breathlessness adds fatigue, not force.
- Changing exercises every week, so no lift has a measurable trend.
- Lifting hard the day before every quality run and blaming running for the fatigue.
- Under-eating on lifting days because they burn fewer calories than a run [6].
