Building a Hyrox training plan

Hyrox is eight kilometres of running interrupted by eight functional stations. That structure has one clear implication for training: your fresh 5k pace matters far less than the pace you can hold after a sled push. Almost every effective plan is built around closing that gap.

A five-day Hyrox week

The heavy lower-body day and the compromised session are separated by an easy day in each direction. Spacing hard endurance work away from heavy lifting is the single most effective way to keep both qualities improving [1].

How to build compromised-running sessions

  1. Start simple: 4 x (800m at target race pace + 1 station). Keep station volume close to race distances.
  2. Progress by adding rounds before adding intensity.
  3. Rehearse the transitions. Time lost walking between segments is real time on your result.
  4. Practise the two stations you dread most, not the two you enjoy.
  5. Cap these to once a week — twice only in the final block, and never on consecutive days.

Keep the easy work easy

The most common Hyrox training error is that everything becomes moderately hard. Keeping the majority of aerobic work genuinely easy and confining hard efforts to a small share of the week produces better outcomes than training in the middle every day [2].

Strength standards worth having

You do not need elite numbers, but the sled becomes far less punishing with a solid squat and strong hips. Two heavy sessions a week across the main patterns is sufficient, with reps in reserve used to autoregulate on days when the running has left its mark [3] [4].

The final four weeks

  • Weeks -4 and -3: highest compromised-running volume of the block, strength held at maintenance.
  • Week -2: full or half race simulation, then a genuinely easy few days.
  • Week -1: reduce volume by roughly 40-50%, keep some intensity, keep the movement patterns familiar [5].
  • Race week: rehearse fuelling as carefully as you rehearse transitions — carbohydrate availability is what protects pace in the second half [6].
