How many days a week should you lift and run?

There is no universal number. There is, however, a reliable way to arrive at yours: start from the days you can genuinely commit to, subtract the recovery those days demand, and allocate what remains to the quality you care most about right now.

Start with the days you actually have

Not the days you have in an ideal week. The days that survive work, family and travel. A four-day plan you complete beats a six-day plan you abandon in week three, and consistency of load matters more to adaptation than any individual session [3].

Two full-body or upper/lower resistance sessions a week is enough to drive meaningful strength gains for most people who are not competitive lifters [1]. That is why the four-day split works so well: two lifts is not a compromise, it is a sufficient dose.

Adjust for your goal

  • Race on the calendar: give running the extra day, and hold strength at two sessions to maintain rather than build.
  • Strength is the priority: give lifting the extra day, keep running mostly easy, and move some conditioning volume to a low-impact modality.
  • Body composition: keep both, protect the strength sessions, and pay closer attention to protein and total energy than to adding a fifth session [5].
  • General health and longevity: three to four days covering both qualities is already most of the available benefit.

Adjust for recovery, not ambition

The limiting factor is rarely willingness. It is sleep, stress and fuelling. Adding a sixth training day while sleeping six hours reliably produces worse results than five well-recovered days, because sleep is where most of the adaptive work happens [4].

Why more running days cost more than more lifting days

Running carries a large eccentric load, and that is what interferes with the next lower-body strength session. The interference effect scales with endurance frequency and intensity rather than simply with training time, which is why five sessions arranged well can beat six arranged badly [2].

How to change your split

  1. Change one variable at a time — add a day, or add intensity, never both in the same week.
  2. Hold the new split for at least three weeks before judging it.
  3. Track the leading indicators: easy-run pace at fixed effort, main-lift load at fixed RPE, and how you feel on waking.
  4. Cut back for a week when two of those three trend the wrong way.
