Fuelling for hybrid training: carbs, protein and session timing

Training twice as many qualities means paying for both. Hybrid athletes routinely eat like a lifter while training like a runner, or eat like a runner while trying to add muscle — and then conclude that concurrent training does not work. Most of the time, the programme was fine and the fuelling was not.

Start with total energy, not macros

The first question is whether you are eating enough overall. Persistently low energy availability — not consuming enough to cover training on top of basic physiological function — impairs adaptation, bone health, hormonal function and performance, and it does so long before body weight visibly changes [1].

The warning signs are unglamorous: stalled strength alongside stalled running, poor sleep, persistent low mood, frequent minor illness, disrupted menstrual cycles, and a stubborn inability to recover between sessions. If several of these are present, add food before you add training.

Carbohydrate: match the day, not the average

Carbohydrate needs scale with the demands of the specific day. Consensus guidance for athletes recommends varying intake according to training load rather than eating a flat number every day [2].

A working framework for daily carbohydrate

These are starting points to adjust from, not prescriptions. Athletes differ substantially, and body composition goals shift the picture — but the shape of the rule holds: harder days get more carbohydrate, and the biggest meal of the day should sit near the hardest session.

Protein: total intake first, distribution second

For athletes seeking to build or maintain muscle while training hard, position-stand guidance supports an intake in the region of 1.4-2.0 g per kg body weight per day, with higher intakes appropriate during energy restriction [3]. Spreading that across three to five feedings, rather than concentrating it in one evening meal, is the practical way to hit it.

  • Aim for a meaningful protein serving in every main meal rather than a single large dose.
  • Include protein in the meal following your hardest session of the day.
  • During higher-volume running blocks, keep protein up even though appetite for it often falls.

Timing around sessions

Before

  • 2-3 hours out: a normal mixed meal with carbohydrate at its centre.
  • 30-60 minutes out: something small and easily digested if the session is hard — a banana, a bar, a sports drink.
  • Easy sessions under an hour do not need dedicated pre-fuelling if your day is broadly well fed.

During

Sessions under roughly 60-75 minutes generally do not require carbohydrate during. Beyond that — long runs, double sessions, hard interval work in a depleted state — taking carbohydrate in during the session supports quality to the end of it and reduces the recovery debt afterwards [2].

After

The post-session window is far less narrow than it was once sold as. What matters is that the next few hours contain carbohydrate and protein in normal meal form. The window becomes genuinely time-sensitive only when you are training again within about eight hours — the case for two-a-day hybrid athletes.

Hydration and practical routine

Established sports nutrition guidance covers fluid, sodium and everyday fuelling patterns in more detail than any single article should attempt; national institute resources are a reliable and freely available starting point [4]. For most hybrid athletes the practical version is: drink to thirst across the day, add sodium for long or hot sessions, and weigh yourself before and after a long run occasionally to learn your own sweat rate.

A simple weekly pattern

  1. Look at the week and mark your two or three hardest days.
  2. Those days get the highest carbohydrate intake and the largest meals, positioned around the session.
  3. Rest days keep protein constant and drop carbohydrate, not protein.
  4. Review fortnightly against training quality and body weight trend rather than daily fluctuations.
